There’s a pattern in the supplement industry that tends to repeat itself. Researchers find that people who eat foods rich in a particular nutrient have better health outcomes. Companies extract that nutrient, put it in a capsule, and start making promises. Then the clinical trials arrive, and the results are murkier than expected. Algae oil is the latest version of this.
It’s grown in popularity as a vegan and vegetarian alternative to fish oil. Same omega-3 fatty acids, none of the concerns about fish. The label promises a great deal: better heart health, sharper thinking, less joint pain, improved gut function. The science is more complicated than that.
What algae oil is and where it comes from
Algae are part of a mostly aquatic photosynthetic group of organisms called protista, explains Paul T. Jaeckel, a registered dietitian based in New York City. Not technically plants or animals, but like plants, they photosynthesize, and that biology allows them to produce high amounts of omega-3 fatty acids, primarily DHA (docosahexaenoic acid) and sometimes EPA (eicosapentaenoic acid).
Fish oil contains omega-3s for the same reason: fish eat algae. Algae oil skips the middleman, and because it’s cultivated in controlled environments, it tends to be consistent in purity, says Avery Zenker, a registered dietitian. Fish oil has its own credibility problem: a 2023 analysis by Consumer Labs, an independent evaluator of health products, found that many fish oil supplements on the market have oxidized, which reduces or eliminates their effectiveness.
What the research does and doesn’t support
Heart health is where the most research exists, and even here the picture is limited. Some studies from the early 2000s suggested algae oil supplementation may help improve certain markers, including triglyceride levels, arterial health, and blood pressure. “DHA in algae oil is particularly noted for its ability to improve heart health by reducing inflammation and improving HDL cholesterol levels,” says Zenker.
Strong evidence has been sparse since. For brain function, mood disorders, and joint pain, the research base is thinner still. Omega-3 fatty acids in general are associated with anti-inflammatory effects that can benefit joints, but that association comes primarily from eating omega-3-rich foods, not from taking capsules. “Omega-3 fatty acids are known for their anti-inflammatory properties, which can be beneficial for those dealing with joint pain or arthritis,” says Zenker, though she notes this applies to omega-3s broadly, not to algae oil supplements specifically.
One study on gut health suggested algal oil may help reduce inflammation and aid in mucosal repair, with some indication that DHA may slow the progression of colitis. But this is still early-stage research, and not something the evidence is ready to lean on yet.
The gap between food and supplements
The health outcomes associated with eating omega-3-rich foods are well documented. The health outcomes associated with taking omega-3 supplements are consistently more mixed, and algae oil is far less studied than fish-derived sources on top of that.
“Experts agree that you should be eating more omega-3s through food, not supplements,” says Jaeckel. Dietary omega-3s are linked to lower triglyceride levels, reduced cardiovascular risk, and a structural role in cell membranes. The capsule hasn’t been shown to deliver the same.
Before adding it to your routine, it’s worth knowing that Jaeckel flags a link between high omega-3 intake and increased prostate cancer risk in multiple studies. Algae oil, like any oil supplement, can also go rancid, so storage conditions and expiry dates matter more than packaging tends to suggest. The clearest takeaway from the current evidence is the unglamorous one: omega-3s from food work. The supplement is a more uncertain bet.
